Tight Hip Flexors? How to Fix Your Stride and Prevent Running Injuries
Are you stuck at a plateau because of tight hips? You’re not alone. Whether you’re struggling to hit a new personal record or you keep getting sidelined by nagging injuries, tight hip flexors can be a major roadblock for runners of all levels. As a physiotherapist, we see tight hip flexors in so many patients that it’s one of the very first things we assess when addressing stride-related complaints or recurring injuries.
The good news? You don’t have to suffer with tight hips forever. With the right approach, you can fix your stride, tap into new power, and run pain-free. But first, you have to understand why you’re having issues and how to address them.
Why Do Runners Get Tight Hip Flexors?
Tight hip flexors aren’t just a “sit too much” problem (though that doesn’t help either). There are a number of reasons runners develop tight hip flexors, including:
- Repetitive motion: Every single stride you take shortens and tightens the hip flexors. This is even more the case for runners logging lots of high-intensity or high-mileage weeks.
- Weak glutes and core: If your glutes are asleep, your hip flexors have to pick up the slack. This leads to overuse and tightness.
- Poor running mechanics: Overstriding, low cadence, and “sitting” down while running can all put extra strain on the front of your hips.
- Lack of mobility work: Most runners stretch their hamstrings like nobody’s business-but never do anything for the hip flexors. Until it’s too late.
How Tight Hip Flexors Mess with Your Stride (and Cause Injuries)
Tight hip flexors affect your stride, running power, and stability by:
- Making your stride shorter and less efficient. Less power, less propulsion, more injuries.
- Negating your glutes. Tight hip flexors lock your pelvis in a “flexed” position, which makes it harder for your glutes to do their job.
- Forcing your body to compensate. This is the bad news: when your hip flexors are tight, your body overloads other tissues to make up for the deficit, usually in your low back, knees, or hamstrings. The result: more nagging injuries, slower times, and a whole lot of frustration.
Common injuries that tend to be linked with tight hip flexors include:
- Low back pain
- Hamstring strains
- Knee pain (runner’s knee)
- IT band syndrome
- Groin pulls
How to Fix Your Stride and Prevent Injuries
Here’s the good news: you can fix your stride and prevent running injuries if you’re willing to do the work. The key is to get specific and treat the root of the problem rather than relying on the same old stretches that never seem to have any effect.
1. Targeted Mobility Work
Static, “old-school” stretches have their place, but we’ve found they don’t provide the kind of lasting results runners need to fix their stride and stay injury-free. Active hip openers, lunge variations, and banded stretches are some of the most effective mobility drills that target the front of your hips.
Pro tip:
Mobility works best in combination with activation-after you stretch, you’ll want to pair your drills with glute and core activation exercises.
2. Glute and Core Activation
Weak glutes and an unstable core put a lot of extra strain on your hip flexors. We build customized programs that activate your glutes prior to running so that your hips stay open and your stride stays powerful.
Some key exercises to get you started include:
- Glute bridges
- Monster walks
- Plank variations
- Single-leg balance drills
3. Running Form Assessment and Retraining
How you run is so important. We take a look at your stride, cadence, and posture in order to find the underlying issue that’s at the root of your tight hips. Often the “fix” is in your mechanics-and it can be as simple as increasing your step rate or adjusting your forward lean angle.
4. Manual Therapy and Soft Tissue Release
At Axis, we use hands-on techniques to manually release stubborn hip flexor tension, increase tissue quality, and restore normal range of motion. This isn’t just “loosening you up,” this is all about setting the stage for better movement and mechanics.
5. Progressive Strength and Return-to-Run Programming
We go beyond just addressing the symptoms-you’ll leave us with a progressive plan that gradually ramps up your running, strength, and mobility so that you can train harder, recover faster, and stay injury-free.
Real-World Example: The Weekend Warrior Who Got His Stride Back
Chris, a weekend warrior in Toronto, kept getting sidelined by hamstring pulls and hip tightness. He tried stretching, foam rolling, taking time off, and even yoga-but nothing seemed to stick. At Axis, we discovered that his hip flexors were chronically overactive and his glutes were chronically underperforming. With a combination of manual therapy, mobility work, and running retraining, Chris was able to get back to running without pain, and he even set a new 10K PR.
